Who this is for

This course is for anyone who wants to start a helpful routine without relying on a burst of motivation. It works well for busy people, students and beginners. Choose a small action that fits your own circumstances. These exercises are general self-improvement guidance, not medical or mental-health treatment.

Your seven lessons

DAY 1 • ABOUT 10 MINUTES

Day 1: Choose your starting point

Lesson: Identify one repeatable action rather than trying to change everything at once.

Today’s exercise: Write one behavior you want to practice. Shrink it until you could complete it in two minutes. For example: put on walking shoes instead of planning a full workout, or read one page instead of promising an hour of reading.

Reflection prompt

My two-minute action is: ________. I will know I did it when: ________.

DAY 2 • ABOUT 10 MINUTES

Day 2: Make the helpful choice easier

Lesson: Adjust your surroundings so the action requires less preparation.

Today’s exercise: Put the needed object where you will see it. Charge your phone away from your bed if you want a calmer morning; put a book on your pillow if you want to read before sleep. Remove one obstacle to your chosen habit.

Reflection prompt

One thing I will prepare in advance: ________. One obstacle I will reduce: ________.

DAY 3 • ABOUT 10 MINUTES

Day 3: Attach it to a reliable cue

Lesson: A specific trigger helps you remember what to do.

Today’s exercise: Complete this sentence: ‘After I ________, I will ________ for two minutes.’ Use a daily action that already happens, such as brushing your teeth, making tea or closing your laptop.

Reflection prompt

My cue: ________. My action: ________. Where it will happen: ________.

DAY 4 • ABOUT 10 MINUTES

Day 4: Track the action, not perfection

Lesson: A simple record gives feedback without turning your habit into a source of pressure.

Today’s exercise: Make a mark each time you complete your two-minute action. If you skip a day, record it neutrally; the aim is noticing patterns, not protecting a streak at any cost.

Reflection prompt

My tracking method: paper calendar / notes app / another method. What made today’s action easy or difficult?

DAY 5 • ABOUT 10 MINUTES

Day 5: Create a difficult-day version

Lesson: Your habits should survive busy days, travel and low-energy periods.

Today’s exercise: Write a backup action you can do in 30 seconds, such as opening the book to your bookmarked page, preparing tomorrow’s workout clothes or putting a glass of water on your desk.

Reflection prompt

My normal action: ________. My backup action: ________.

DAY 6 • ABOUT 10 MINUTES

Day 6: Recover without self-criticism

Lesson: An interrupted routine is information, not evidence that you have failed.

Today’s exercise: Look back at your last five days. Identify one trigger that worked, one friction point and one adjustment. Practice your smallest backup action today, even if you feel less motivated.

Reflection prompt

What got in the way? ________. What will I change next time? ________.

DAY 7 • ABOUT 10 MINUTES

Day 7: Review and design the next two weeks

Lesson: Long-term progress comes from adapting a realistic system.

Today’s exercise: Score how often the action happened, how manageable it felt, and whether it matters to you. Keep the action, simplify it, or replace it with one more useful. Set a reminder to check in after 14 days.

Reflection prompt

My next 14-day plan: After ________, I will ________. If disrupted, I will ________.

Your 7-day habit tracker

Use this table for your chosen habit. A tick means you practiced the action; a blank box is information, not failure.
